What is a Stretching Exercise?

Stretching exercise is a physical activity that involves positioning a body part in a specific way to help the muscle or muscle group lengthen and elongate, increasing its suppleness and flexibility.

Effects of Stretching

  1. Improves flexibility, delaying impaired mobility associated with ageing
  2. enhances physical activity performance due to increased flexibility
  3. Reduces the risk of injury and damage
  4. The healing period and muscle discomfort are reduced by increased blood flow.
  5. Expanding the range of motion

Indications

  • Improves the joint range of motion
  • Improves posture by strengthening the back muscles
  • Restores normal neuromuscular balance between muscle groups
  • Reduce injuries, strains, and damage
  • Before and after exercise to reduce muscle soreness

Contraindications

  • Restricted movement because of a bony obstruction
  • Immediately following a fracture when it hasn’t healed fully
  • Acute inflammation or infection
  • Sharp pain during joint movement
  • Hematoma or other soft tissue trauma
  • Hypermobility 

Types of stretching

Plans for training and recovery have always incorporated stretching activities. Be aware that different stretching techniques have different maximal strengths, repetition counts, and overall volume requirements.

The three categories of stretching are as follows:

  1. Static Stretching(SS)
  2. Dynamic stretch (DS)
  3. Pre-contraction stretching: Proprioceptive Neuromuscular Facilitation stretching (PNFS)

Static Stretching

In static stretching (SS), a regulated, slow-paced exercise, a body part is placed in a comfortable position that allows the muscle to lengthen with little force for an extended period of time (typically 30 seconds) without producing pain.

There are two types of static stretching:

  1. Active-static stretching involves performing static stretches without assistance.
  2. An item, a friend, or gravity can all be helpful for passive static stretching.

Static stretching’s effects:

  1. Improves the range of motion in the joint
  2. Reduces stiffness and pain in muscles
  3. Reduces the risk of muscle strains
  4. Improves postural awareness and body posture
  5. Increases circulation, which in turn decreases the recovery period after exercise

Dynamic Stretching

The controlled movement technique known as dynamic stretching, or DS, consists of a series of repetitive motions that progressively expand the range of motion until the target range is reached. The bouncing motions involved with ballistic stretches, on the other hand, raise the possibility of damage. You can perform it while standing or moving.

For those who participate in certain sports, such as swimming, dynamic stretching exercises are frequently performed after static stretching and include simulating the movements associated with the activity, like rotating arms before entering the water.

Effects of dynamic stretching:

  1. Restore physical functioning and flexibility
  2. Muscle compliance, motor control, and the speed at which nerve messages are transmitted are all improved by repetitive activity.
  3. Elevates core body temperature
  4. Accelerates energy production
  5. Improves performance measures such as speed and strength

An increase in hamstring extensibility and stretch tolerance one hour after the intervention was more successfully achieved by dynamic stretching than by static stretching, according to a randomized controlled trial involving 60 participants.

Pre-Contraction Stretching: Proprioceptive Neuromuscular Facilitation Stretching (PNFS)

Stretching that is done in conjunction with muscle contraction is known as pre-contraction stretching. Its initial development was solely focused on improving muscular tone and relaxation.

The most popular method is called proprioceptive neuromuscular facilitation, or PNF, and it has several uses. These include the contract-relax approach, which involves the person contracting the muscle for at least 4 seconds and then relaxing for 2 to 3 seconds while their partner holds the muscle in a stretching position. It is recommended to gradually increase the stretch’s length and hold it for longer (at least 10 seconds, followed by 20 seconds of relaxation).

An additional technique is the hold-relax approach, which entails a partner first stretching the muscle, then contracting it while requesting the subject to stop the contraction, and then applying a passive stretch. The contract-relax agonist contract is an alternative technique in which the partner lengthens the muscle for at least 4 seconds, and the individual is instructed to contract the muscle’s agonist, turn on its antagonist, then take a 20-second break.

Determinants of Stretching

  • Alignment: In order for the targeted muscle to get the stretch force, the patient needs to be in a comfortable position.
  • Stabilization: It is important to properly anchor the bony portion of the muscle that will be stretched.
  • Intensity: It’s related to the amount of stretch that is used.
  • Duration: length of time needed to apply the stretch.
  • Speed: how quickly the first stretch is applied.
  • Frequency: total amount of time spent stretching each day or each week.
  • Mode of Stretch: Cyclic, ballistic, or static:
    • Client’s degree of participation (passive or active)
    • Source of the stretch (manual, mechanical, or self).

Examples of Stretching Exercises

1. Quadriceps stretch

  1. If you have trouble balancing, rest your hands on a wall or the back of a chair.
  2. Holding the top of the left foot, bend your knee so that it points straight at the floor and the foot is brought towards your glutes. Your leg should be stretched from front to back.
  3. Squeeze your hips forward for a deeper stretch.
  4. Switch sides and repeat 1–3 times for each leg after holding for 15–30 seconds.

2. Standing Hamstring Stretch

  1. With the heel on the ground, pull your left foot forward while maintaining a flat back.
  2. Let your leg down until it begins to stretch at the back.
  3. With your hands supporting your back, rest them on your upper thighs.
  4. Switch sides and hold for 15 to 30 seconds for one to three repetitions.

3. Chest and Shoulder Stretch

  1. Hold your arms straight and clasp your hands behind your back, whether you’re sitting or standing.
  2. While doing so, only raise your hands as high as is comfortable. Your shoulders and chest should feel stretched.
  3. Repeat 1–3 times while holding for 15–30 seconds.

If you have tight shoulders, try extending your arms out to the sides and behind you like an aeroplane.

4. Upper Back Stretch

  1. Feel the stretch in your upper back by putting your hands together in front of you and wrapping them over your back while pushing your arms away from your body.
  2. To maximise the benefits of this stretch, tighten your abdominal muscles.
  3. Holding for 15–30 seconds each time, repeat 1–3 times.

5. Triceps Stretch

  1. With your right hand, crook your right elbow behind your head and then slowly bring it in more until your triceps begin to stretch.
  2. After one or three repetitions, switch sides and hold for 15 to 30 seconds.
